Olive oil for cooking: which one to choose?

Short answer: Yes, extra virgin olive oil perfectly withstands daily cooking. Its smoke point (190–215 °C) is higher than the temperatures used for sautéing, simmering, or baking. The Picual variety is the most heat-stable.

Olive oil smoke point

The smoke point is the temperature at which an oil begins to break down and release harmful compounds. Here are the values for olive oil:

Common cooking temperatures: pan-frying (160–180 °C), oven baking (180–200 °C), light frying (170–180 °C). Extra virgin olive oil is above these thresholds.

Can you cook with extra virgin olive oil?

The question often comes up, as many believe that extra virgin is « too precious » to be heated. This is a myth.

A study published in Food Chemistry (De Alzaa et al., 2017) showed that extra virgin olive oil is the most heat-stable cooking oil, surpassing sunflower, coconut, and avocado oils. Its polyphenols act as natural antioxidants that delay thermal degradation.

What is true: the delicate aromas of a premium extra virgin (fresh grass, pepper, artichoke) diminish with heat. To fully enjoy these notes, use it raw — in vinaigrette, on bruschetta, or as a finishing touch to a dish.

Arbequina or Picual for cooking?

Not all extra virgin olive oils behave the same way with heat:

Picual 🔥 Ideal for cooking

The Picual variety, dominant in Andalusia, is naturally rich in polyphenols and oleic acid (73–78%). It resists oxidation better at high temperatures. Our Valdesur Picual oil is harvested early in the season to maximize these antioxidants.

  • Cooked flavor: slightly fruity, neutral

Arbequina 🥗 Best raw

Arbequina is more delicate, with almond and green apple aromas. It is less thermally stable than Picual. Its value is mainly in raw tasting.

For which cooking methods to use olive oil?

  • Pan-frying (vegetables, meats, fish) — 160–180 °C
  • Oven baking up to 200 °C — marinades, roasted vegetables, gratin
  • Low-temperature confit — garlic, tomatoes, fish (120–140 °C)
  • Medium-heat wok — as long as you don't exceed 200 °C

⚠️ Use with caution

  • Deep frying (180–190 °C) — extra virgin holds up, but prefer a refined oil for repeated use
  • Very high-temperature cooking (> 220 °C, cast iron searing) — use an oil with a higher smoke point

How much olive oil to use in cooking?

The WHO recommends 3 to 4 tablespoons of olive oil per day as part of a Mediterranean diet. For cooking, 1 to 2 tablespoons are enough for a 28 cm pan.

Frequently asked questions

Does olive oil lose its benefits when cooked?

Partially. Polyphenols begin to degrade above 180 °C, but monounsaturated fatty acids (omega-9) remain stable and beneficial.

Can olive oil be reused after cooking?

Once or twice for moderate temperature cooking (< 180 °C). Filter it and store it away from light.

Is Spanish olive oil better for cooking?

Spain produces about 45% of the world's olive oil. Picual and Hojiblanca varieties have some of the highest polyphenols — very heat-stable.
